You show up, you push through, you leave it all on the gym floor. But if you&#8217;re not fueling your body the right way, you&#8217;re leaving gains on the table \u2014 and recovering slower than you should be.<\/p>\n<p>Nutrition isn&#8217;t separate from your training. It IS your training. And the two most important windows? Before you lift, and after you lift. Get those right, and everything changes.<\/p>\n<blockquote><p>Your workout starts before you ever walk through the door \u2014 it starts with what&#8217;s on your plate.<\/p><\/blockquote>\n<hr \/>\n<h2>Pre-Workout: Prime the Engine (1\u20132 Hours Before)<\/h2>\n<p>Think of your pre-workout meal as loading up your fuel tank. Your body needs two things above all else going into a training session: carbohydrates for energy and a moderate hit of protein to prime muscle protein synthesis.<\/p>\n<h3>Carbs \u2014 Your Primary Fuel<\/h3>\n<p>Complex carbs like oats, brown rice, or sweet potato give you sustained energy without the crash. Aim for 30\u201360g about 90 minutes out.<\/p>\n<h3>Protein \u2014 Start the Rebuild Early<\/h3>\n<p>20\u201330g of lean protein \u2014 chicken, Greek yogurt, eggs \u2014 starts setting up your muscles for repair before you even pick up a weight.<\/p>\n<h3>Timing \u2014 Don&#8217;t Train Hungry<\/h3>\n<p>Training fasted might work for some goals, but for most people pushing hard in the gym, going in underfueled means weaker sets and slower recovery.<\/p>\n<h3>Hydration \u2014 Start Hydrated<\/h3>\n<p>Even mild dehydration drops performance. Drink 16\u201320oz of water in the 2 hours before your session. Don&#8217;t wait until you&#8217;re thirsty.<\/p>\n<hr \/>\n<h2>Post-Workout: The Recovery Window (Within 30\u201360 Minutes)<\/h2>\n<p>You&#8217;ve just broken your muscles down \u2014 now it&#8217;s time to build them back up stronger. The post-workout window is when your body is primed to absorb nutrients and kick off recovery. Miss this window and you&#8217;re leaving recovery on the table.<\/p>\n<ol>\n<li><strong>Hit protein fast \u2014 25\u201340g within 30 minutes.<\/strong><br \/>\nWhey protein is absorbed quickly and is ideal post-workout. Whole food options like eggs or chicken breast work too \u2014 the key is speed and quality.<\/li>\n<li><strong>Replenish glycogen with fast carbs.<\/strong><br \/>\nPost-workout is the one time simple carbs work in your favor. White rice, banana, or even a small amount of fruit helps restore muscle glycogen fast.<\/li>\n<li><strong>Keep fat low immediately post-workout.<\/strong><br \/>\nFat slows absorption. Save the healthy fats for your next full meal \u2014 your post-workout shake or snack should be lean and fast-digesting.<\/li>\n<li><strong>Rehydrate aggressively.<\/strong><br \/>\nAim to drink back 1.5x the fluid you lost during training. Add electrolytes if your session was long or intense \u2014 don&#8217;t just rely on plain water.<\/li>\n<\/ol>\n<blockquote><p>The hour after your workout is when your body is listening hardest.
